What the SPF?

As evidenced by my pasty whiteness, I tend to be pretty diligent with the sunscreen most of the time. However, I'm not in summertime mode yet this year. Let's just say the 5x5 heavy back squat workout didn't sound like fun for today. Instead, we get something a bit more met-con.

3 Rounds For Time:
  • 40 Double-Unders
  • 30 SDLHP - 45 lbs
  • 20 DB Thrusters - 2 x 20# DBs
  • 10 L-Pull-ups

Results:
  • Joe (Welcome!) - 12:40, sub Tuck Jumps for DU
  • Seth - 14:22, sub 55# SDLHP, 25# DB Thrusters
  • Melanie - 15:22, sub 1/8 mile run for DU, 30# SDLHP, 15# DB Thrusters, jumping L-Pull-Ups
  • Shiloh - 16:32, sub 25# DB Thrusters
  • Abby - 18:03, sub 1/8 mile run for DU, 25# SDLHP, 12# DB Thrusters, jumping L-Pull-Ups
  • Laura - 18:15, sub Tuck Jumps for DU, 15# DB Thrusters, jumping L-Pull-Ups
  • James - 18:51, sub 1/8 mile run for DU, 45# Back Squat + Push-Press for Thrusters
  • Jason - 19:23, sub Tuck Jumps for DU, 45# Barbell Thrusters

Yep... Another of my creations.

We had to make some modifications to the prescribed workout due to limited floorspace. The post has been edited to reflect the changes.

FOR TIME
  • 21 Burpees
  • 21 V-ups
  • 5x TGU-Snatch Complex @35LBS (alternating arms.)

  • 5x TGU-Snatch Complex @35LBS (alternating arms.)
  • 9 Burpees
  • 9 V-ups
  • 5x TGU-Snatch Complex @35LBS (alternating arms.)

TGU-Snatch Complex – Turkish Get-up to 5x DB power snatch then down. Perform the "getting up" portion of the Get-up, perform five power snatches, then complete the laying back down portion of the TGU. This equals one repetition of the complex.

Hanging out

Looks like we'll spend some quality time around the pull-up bar today. It's been over a year since the last time this workout came up. What are the chances it has gotten any easier since then?

  • 15 Knees to bar

Results:
  • Jason - 4 2/3 Rds + 5 KTE, sub KTElbow for KTBar

Being sneaky?

It was suspected that the lack of a pre-workout post was an attempt to hide some horrible workout from the crew and encourage attendance. While the workout is not one that had everyone excited, the delayed post was just due a very busy morning.

Back Squats 3-3-3-3-3

That's just five sets of three repetitions. Try to see how much weight you can squat for a three rep set. Use adequate warm up to gauge when to start counting your work sets.

  • Melanie - 75,95,110,115,125

Non-atomic

Rather than use up all the equipment to construct our ghetto-'GHD' rigs, we'll probably substitute V-Sit-Ups. After looking for a video, I will no longer refer to these as 'atomic sit-ups'.

AMRAP in 20 minutes
  • 10 GHD Sit-Ups (or V-ups)
  • 10 Pull-Ups
  • 15 Back-Extensions (or good-mornings)
  • 15 Push-Ups

V-Sit-Up description: From a full prone position with arms extended overhead, lift torso and arms at the same time, hands touching toes. This should cause you to form a V with just your tailbone touching the floor. Lower torso/arms/legs at the same time. Repeat. Video.

Results:
  • Abby - 4 + 3/4 Rounds (through back-extension on 5th round), sub jumping pull-ups, knee push-ups
  • Jennifer - 5 + 1/3 Rounds + 2 jumping pull-ups, sub jumping pull-ups, knee push-ups
  • Seth - 8 Rounds + 5 V-ups, sub 55# good-mornings for back-extensions
  • James and the 10-fitness crew, alternate workout "~7 Up-Yours", see comments

Ramp up quickly

We've done this type of workout involving pull-ups. It starts out slow and easy, but then is suddenly very difficult. Jason did this one when it appeared on CFHQ. It hasn't been posted here before.

Clean & Jerk progression:
With a continuously running clock do one 135 pound Clean and Jerk the first minute, two 135 pound Clean and Jerks the second minute, three 135 pound Clean and Jerks the third minute... continuing as long as you are able.

Use as many sets each minute as needed.
Track number of minutes completed. Full squat cleans are prescribed.

Results:
  • Seth - 6 minutes + 6 reps in seventh minute, 27 total reps

Learn to lift…

In our pursuit of functional fitness as defined as increased work capacity across broad time and modal domains, absolute strength development is vital. Training the body and nervous system to move heavy loads across multiple joints has benefits to fitness and health that are too many to name. Absolute strength development is a component that has been missing from our M-W-F programming, and we would like to rectify that.

Today, we will discuss and practice the quintessential strength exercise, the deadlift. This exercise, which most either take for granted or never perform, is one of the simplest to execute and most physically challenging lifts in our repertoire.

To quote Mark Rippetoe (regarding the omission of the deadlift in training in favor of other exercises)

"The deadlift is more functional in that it's very hard to imagine a more useful application of strength than picking heavy shit up off the ground."

Development of limit strength in the deadlift not only has direct carryover into our everyday physical lives, but also trains our minds to do things that require intense concentration and effort. In short, when properly performed, heavy deadlifts can pay benefits to both the body and the mind.

Get fit like Kim?

I have no idea who Kim is, or just how fit she may be. This workout made it to the spreadsheet sometime in early 2008, though, so she's probably in decent shape by now.

We just did not have any energy left after Fran, so the prescription is now:
First, iIt's the high intensity, high power, short duration, over-emphasized, in-fi-del neglected, CrossFit classic: "Fran". Then we'll do our best to scrape ourselves off the floor for some work on back squats.

Back squat 5-5-5-5-5 reps

Fight Gone Bowman…

Well, it's Wednesday, so we're going to try to be in the Aerobics room today, as to take up as little common space as possible. We're doing a variation of Fight Gone Bad, with exercises swapped out to meet our space and equipment limitations:

FIGHT GONE BAD (Bowman/Infidel remix)

In this workout you move from each of five stations after a minute. This is a five-minute round from which a one-minute break is allowed before repeating, for three total rounds. The stations are:

  1. Dumbbell thruster: Men: 2x20lb DB Women: 2x10lb DB
  2. Sumo deadlift high-pull: Men: 75lbs Women: 20lbs
  3. Box Jump: Men: 20" Women: 16"
  4. Sit-ups
  5. Burpees

The clock does not reset or stop between exercises. On call of "switch", the athlete/s must move to next station immediately for good score. One point is given for each rep. Score sheets will be provided.

Your opinion is important. (Poll ---------->)

Hey, folks. Just to kinda test the water, I've put up an anonymous poll on the right column here. Please read over this post and vote, if you can spare the time.

As the group grows, it becomes more apparent all the time that we're outgrowing our space. We're currently working with the owner at Bowman Fitness to best be able to do our thing within the limitations that the facility offers, without adversely affecting their business to the point that they kick us out.

The ideal situation would be for us to have our own gym, but unfortunately financial and life matters are not currently conducive to it. That being said, we'd like to know how much, if anything, it would be worth (to you personally) to have access to equipment and a space more tailored to our training goals.

Be clear, we're not talking about a nice 70-degree facility with mirrored walls and precor treadmills and ellipticals. For our budget, this would likely be some converted storage or commercial space, sparsely populated with our own personal equipment. Barbells with steel weights, climbing ropes, tires to flip, sledgehammers, pull-up bars, things like that.

As I said, this is just testing the water, I just wanted to see if the support was there if we actually decided to some day move in this direction. Thanks in advance for your time, and please feel free to post to comments or don't.

For sake of variety

Mixed feelings

I found myself checking the list of school closings this morning with mixed feelings. While I was not wanting to have to prepare Megan for school, I was quite relieved to see that Little Rock schools (and thereby also the gym) were open. Maybe I should seek a CrossFit-addiction support group?

Long morning meetings led to this last minute selection:

AMRAP - 20 Minutes:
  • 10 Pull-Ups
  • 10 Ring Dips
  • 10 Lunge Steps

RESULTS:

Ok, not quite a year. I was looking around for a workout we could do that would work with my current equipment limitations at home, so I picked this one up that we did last February. Looks like it took us a while last time. For equipment's sake, it would probably be best to sub 45lb DB thrusters.

Three Rounds (for time) of:

  • 225lb Deadlift, 15 reps
  • 15 Handstand push-ups
  • 15 Pull-ups
  • 95 pound Thruster, 15 reps

RESULTS:
  • Abby - 11:08, sub 30# DL, knee push-ups, jumping pull-ups, 5# DB Thrusters
  • Melanie - 17:54, sub 85# DL, decline push-ups, jumping pull-ups, 20# DB Thrusters
  • James - 20:48, sub 185# DL, toes-on-bar HSPU, 10# DB Thrusters
  • Seth - 22:14, 45# DB Thrusters
  • Jason - DNF, 2 rds in 16:20

Not so amazing…

Today's a simple one:

GRACE

135lb clean and jerk – 30 reps for time

Rx says clean and jerk because it's easier to say. The accepted standard is 135lb barbell, two hands, from the floor to overhead any way. Snatch, clean and jerk, power clean and push-press, whatever. Just as long as you take the barbell from the floor to full lockout overhead 30 times.

Results:
Justin - 7:53
Seth - 3:44
James - 6:43, sub 115#
Shane - 7:41, sub 115#

Un-motivated

Given how much fun this was last time, we'll scale it back a bit. Motivation: the harder you work on the deadlifts, the easier the TGU will be.

"Deadly Motivation"

It's three rounds of bodyweight 135# deadlifts followed by Turkish get-ups. Here's how the reps/load will work:

Round 1:

  • Max reps BW 135# DL in 3 minutes
  • 10 TGU per arm @ (100-Reps DL)lbs

Round 2:

  • Max Reps BW 135# DL in 4 minutes
  • 10 TGU per arm @ (100-Reps DL)lbs

Round 3:

  • Max Reps BW 135# DL in 5 minutes
  • 10 TGU per arm @ (100-Reps DL)lbs

Round all loads up to the nearest 5lbs

Explanation: Load up a bar with your bodyweight 135# and perform as many deadlifts as possible in the time given. Subtract the number of reps performed from 100. This number (rounded up to the nearest 5) is the weight of the DB to use for the Turkish Get-ups for that round.

Post loads and overall times to comments.

Results:
Jason - 35:47
    1. DLs - 50, 5 TGU per arm @ 50#
    2. DLs - 40, 5 TGU per arm @ 40#

Seth - 28:38

Get your gun

Someone may need to be put down after this one.

7 Rounds For Time:
10 1-legged squats (pistols), alternating
12 Ring Dips
15 Pull-ups

Pistols are a bit difficult, so if you can't do them free-standing, try holding onto something. Or substitute some one-legged step-up/downs on a tall box/bench/step. If that is fairly easy, then double the reps to compensate.

Results:
Seth - 17:53
James - 25:02, subs: 2 x air squats, bar dips
Justin - 25:16
Jason - 19:24, pistols to bench, bar dips

It starts with a run.

This one looks interesting. We usually strive for the best time OR maximum round/reps. Today we'll do both!

080527: For Total Time and Total Reps:
Run 1 Mile
Two Minutes of Each (10 min continuous clock) of:
Row (calories) - sub SDLHP @ 45# for reps
DB Thrusters - 2x30# DBs
Medicine Ball Cleans - 20#
Double-Unders
Pull-Ups

So time your 1 mile run, add the ten minutes of work = total time.
Count reps completed in the two minutes allotted for each of the other exercises, without stopping the clock between exercises.

Results
Seth - 5:37 run,47 SDHLP,21 Thrusters,20 20#DB Cleans,63 DU,28 PU - 16:06 total time, 179 reps
Melanie - 7:50 run, then some 30# SDHLP, 20# Thrusters, Cleans & Pull-ups
